The Acceptable Macronutrient Distribution Range (AMDR) from the Institute of Medicine sets general guidelines: 45–65% carbs, 20–35% fat, and 10–35% protein of total daily calories. However, optimal ratios depend on your goals, activity level, and individual response. The calculator above lets you customize these targets precisely.
Micronutrients (vitamins and minerals) are equally important for health but are not counted in this calculator. Focus on whole, nutrient-dense foods to cover both macros and micronutrients.
This calculator estimates your daily macronutrient needs using a three-step process: calculate BMR, estimate TDEE, then divide calories into protein, carbs, and fat based on your chosen split.
BMR is the number of calories your body burns at complete rest — breathing, circulation, brain and organ function. It represents ~60–70% of your total daily expenditure. Two validated formulas are available:
Mifflin-St Jeor (default)
Male: BMR = 10×W(kg) + 6.25×H(cm) − 5×A + 5
Female: BMR = 10×W(kg) + 6.25×H(cm) − 5×A − 161
Published 1990. Accurate within 10% for ~82% of non-obese adults (Frankenfield 2005).
Katch-McArdle (if body fat % known)
BMR = 370 + 21.6 × Lean Mass (kg)
Uses metabolically active tissue. More accurate for lean/athletic individuals with reliable body fat measurement.
TDEE = BMR × Activity Factor (1.2 – 1.9)
The activity factor covers your whole day — steps, work, exercise, and fidgeting. A hard weight session burns ~200–400 kcal; the multiplier already includes this. Do not add watch or gym-machine burns on top.
Based on your goal, calories are adjusted (deficit for loss, surplus for gain), then divided using your chosen macro split. Each macro's gram target is calculated by dividing its calorie share by its caloric density (protein and carbs = 4 cal/g, fat = 9 cal/g).
Both formulas are widely used in nutrition science, but they perform best in different situations. This calculator auto-selects Katch-McArdle only when you provide body fat %; otherwise it defaults to Mifflin-St Jeor.

A landmark meta-analysis by Morton et al. (2018) in the British Journal of Sports Medicine found that protein supplementation beyond 1.6 g/kg/day showed diminishing returns for muscle growth during resistance training. However, during calorie deficits, higher protein (up to 2.4 g/kg) helps preserve lean mass.
A simple rule of thumb: aim for 0.7–1.0 grams of protein per pound of body weight (1.6–2.2 g/kg). For a 170 lb (77 kg) person, that is 119–170g of protein daily depending on goals. The calculator shows your protein in both g/kg and g/lb for easy tracking.

Ideal for muscle building, fat loss, and strength training. Higher protein supports muscle protein synthesis and helps maintain lean mass during a calorie deficit, per ISSN guidelines. Particularly effective when combined with progressive resistance training.
Reduces carbohydrate intake while keeping protein moderate. May help with blood sugar management and is popular among those transitioning to lower-carb approaches. Not as extreme as keto — still allows meaningful carb intake for exercise.
Very low carbohydrate, high fat approach designed to induce nutritional ketosis (typically under 50g carbs/day). Suitable for those following a ketogenic diet. Note: consult a healthcare provider before starting keto, especially if you have diabetes, kidney disease, or a history of eating disorders.

Lifting counts as part of the multiplier — do not add watch or gym-machine burns on top. A hard weight session is ~200–400 kcal; lifting's real value is muscle built over weeks, not burn in the hour.
Cross-check with steps: if your watch averages 11k steps but you picked Very Active, or 4k steps but you picked Moderate, your choice is likely off. Recheck after 2 weeks of weight trends.
Example — 30-year-old male, 170 lbs (77 kg), 5'10" (178 cm), moderately active, goal: lose weight. Using balanced split (30P/30F/40C):

Carbs: 2,194 × 0.40 ÷ 4 = 219g

Each meal: ~55g protein, ~73g carbs, ~24g fat, ~731 kcal
Katch-McArdle for the same person at 20% body fat: lean mass = 61.6 kg → BMR = 370 + 21.6 × 61.6 = 1,701 kcal → TDEE = 2,637 kcal. Similar result because this person is near average composition.

Eat at the calculated maintenance for 10–14 days, weigh daily, compare weekly averages. If average weight is rising, your true TDEE is lower — cut 100–200 kcal and recheck. If falling, your TDEE is higher — add 100–200 kcal. Stable weight means the estimate is close. This self-calibration beats any equation.
